We’ve created our Couch to 5K to help you get ready for any event you might want to do with #TeamSpinal in the future. Whether you’re a running novice or you’ve been away for a while, we’re so glad to welcome you in.
This is a no-commitment program, without any obligation to undertake a fundraising event afterwards (although if you’d like to, we’d love to have you!) If you do decide to run an event with us, please make sure to check the fundraising targets and terms & conditions for each event as these vary, and are unrelated to this program. Please note we are not medical professionals. You should always consult your doctor before undertaking a new exercise regime or if you experience any pain after starting this program.

What is a Couch to 5K?
The Couch to 5K is a program for complete beginners to get into running. Originally created by Josh Clark in the mid-1990s to help his mum get into running with him, it’s been adopted across the world as a way to start from scratch and build up your endurance. Millions of people worldwide have used programs like this to get into running, rejoin the sport and fall back in love with it.
We have a program lasting nine weeks, but bear in mind you can take as long as you like to complete it. There are no deadlines, no limits, and we’re here every step of the way to cheer you on.
How does a Couch to 5K work?
Couch to 5K gradually increases your running time and intensity, combining walking and running intervals to help ease into the practice without overwhelming the body. It’s perfect for people who want to improve their fitness levels, develop a regular exercise habit, or train for their first race. The key idea is to start slow and gradually build endurance, allowing your body to adapt safely. Each week introduces slightly longer running intervals until, by the end of the program, you can comfortably run a full 5K.
One of the reasons Couch to 5K is so successful is that it’s simple, flexible, and doesn’t require any fancy equipment—just a good pair of running shoes. It also helps you to stay motivated by offering manageable progress each week, and the mix of walking and running makes it less intimidating.
It’s often paired with apps or podcasts that guide you through each workout, and there’s a supportive community of fellow runners to share your journey with. Whether your goal is to lose weight, get fit, or achieve a personal milestone, Couch to 5K is a great way to start your running journey.
Do I have to join an event if I sign up for Couch to 5K?
No, this is a no-obligation programme.
You’re more than welcome to progress onto an event with #TeamSpinal after you finish this programme, but those events have individual sign-up processes and terms & conditions.
